Ergonomic Workstation Tips: How to Reduce Neck and Back Pain

If you spend several hours a day sitting at a desk, your workstation setup can have a significant impact on how your neck, back, and shoulders feel. A poorly positioned monitor, uncomfortable chair, or lack of movement throughout the day can contribute to stiffness, muscle tension, and discomfort.

As a chiropractor in Chicago, I often see patients who spend much of their day working at a desk and develop neck or back pain over time. The good news is that a few simple ergonomic changes can make your workspace more comfortable and encourage healthier movement throughout the day.

Why Does Your Workstation Setup Matter?

Your body is designed to move, not remain in one position for hours at a time.

When your workstation isn’t set up properly, you may find yourself leaning forward, rounding your shoulders, reaching for your keyboard, or looking down at your screen. Holding these positions for extended periods can place additional stress on your muscles and joints.

An ergonomic workstation doesn’t mean you need a perfect posture all day. Instead, the goal is to create a workspace that allows you to work comfortably and change positions easily.

1. Position Your Computer Monitor Properly

Your monitor should be positioned so you don’t have to constantly look down or tilt your head upward.

As a general guideline:

  • Keep the monitor directly in front of you.
  • Position the top portion of the screen around eye level or slightly below.
  • Keep the screen approximately an arm’s length away.
  • Avoid placing your monitor off to one side for extended periods.

If you use two monitors, position the monitor you use most directly in front of you.

2. Keep Your Keyboard and Mouse Within Reach

Your keyboard and mouse should be close enough that you don’t have to reach forward to use them.

Try to keep your:

  • Elbows relatively close to your body
  • Shoulders relaxed
  • Wrists in a comfortable, neutral position
  • Keyboard and mouse at a height that allows you to work without shrugging your shoulders

If you frequently use a laptop, consider using a separate keyboard and mouse so you can raise the screen without putting your hands and arms in an awkward position.

3. Choose a Comfortable Chair

A supportive chair can make a big difference when you’re sitting for extended periods.

Look for a chair that allows you to:

  • Keep your feet comfortably supported
  • Maintain a relaxed sitting position
  • Adjust the height appropriately
  • Support your lower back
  • Move and change positions easily

You don’t necessarily need an expensive office chair. The most important thing is finding a setup that allows you to work comfortably.

4. Don’t Forget Your Feet

Your feet should be comfortably supported when you’re sitting.

Ideally, your feet should rest on the floor or on a footrest, with your knees in a comfortable position.

If your chair is raised to accommodate your desk, but your feet don’t reach the floor, a footrest can help.

5. Avoid Sitting in One Position Too Long

Even a well-designed workstation can’t completely eliminate the problems associated with sitting for long periods.

One of the most important ergonomic tips I give patients is to move regularly.

Try to:

  • Stand up periodically
  • Walk around during breaks
  • Change your sitting position
  • Stretch or move your neck and shoulders
  • Take walking breaks when possible

You don’t need to wait until you’re uncomfortable before changing positions.

6. Pay Attention to Your Phone Habits

Your workstation isn’t the only place where posture matters.

Looking down at your phone for extended periods can contribute to neck and upper back discomfort. If you’re already spending several hours at a computer, adding more time looking down at a phone may increase the amount of time your neck spends in a flexed position.

When possible, bring your phone closer to eye level and take regular breaks from looking at the screen.

Can Ergonomics Help With Neck and Back Pain?

Improving your workstation setup may help reduce some of the physical stresses associated with prolonged desk work. However, ergonomics isn’t a cure for every type of neck or back pain.

Pain can have many possible causes, including muscle strain, joint irritation, previous injuries, disc problems, and other conditions.

If your pain continues despite making changes to your workstation, an evaluation can help determine what may be contributing to your symptoms.

Ergonomic Workstation Tips for Working From Home

Working from home can make ergonomics even more challenging. It’s easy to end up working from a couch, kitchen table, or other surface that wasn’t designed for extended computer use.

If you work from home, try to create a dedicated workspace whenever possible.

Your setup doesn’t have to be complicated. Start with:

  • A comfortable chair
  • A properly positioned monitor
  • A separate keyboard and mouse if needed
  • Adequate lighting
  • A desk at a comfortable height
  • Regular movement breaks

Small improvements can make your workspace more comfortable without requiring a complete office makeover.

How Chiropractic Care May Help

If prolonged sitting and desk work are contributing to neck, back, or shoulder discomfort, chiropractic care may be one part of a conservative approach to improving your comfort and mobility.

At Pure Motion Chiropractic, I evaluate your symptoms, movement, and musculoskeletal function to help identify factors that may be contributing to your discomfort.

Depending on your individual needs, care may include chiropractic adjustments, soft-tissue techniques, mobility exercises, and recommendations for improving your workstation and daily movement habits.

When Should You Have Neck or Back Pain Evaluated?

If your pain is persistent, getting worse, or interfering with your work, sleep, exercise, or daily activities, it’s worth having it evaluated.

You should also seek prompt medical attention for symptoms such as significant or progressive weakness, severe unexplained pain, loss of bladder or bowel control, or numbness around the groin or saddle area.
